Does Caffeine Really Help You Burn More Fat During Exercise?

Caffeine is probably best known for making you feel more awake and helping improve exercise performance. It is also one of the most common ingredients in pre workout supplements and so called fat burners, where it is often promoted as a way to increase metabolism and burn more body fat.

There is some truth behind that claim, but it is easy to oversimplify.

A new 2026 study published in the Journal of the International Society of Sports Nutrition looked specifically at how different doses of caffeine affected fat oxidation during moderate intensity exercise. The researchers compared 3, 5, and 9 milligrams of caffeine per kilogram of body weight and found something particularly interesting.

Moderate doses increased fat oxidation during exercise.

The highest dose did not.

Even more importantly, the higher doses produced greater cardiovascular stress.

So when it comes to caffeine and fat burning, more does not appear to be better.

TLDR: Does Caffeine Increase Fat Burning?

Caffeine can increase the amount of fat your body uses as fuel during moderate intensity exercise, but that does not mean taking huge doses will burn more fat or automatically lead to greater weight loss. This new study suggests there may be a sweet spot where you get the metabolic benefit without unnecessarily increasing cardiovascular stress.

The main points:

  • 3 and 5 mg/kg of caffeine increased fat oxidation during exercise compared with placebo.
  • 9 mg/kg did not provide an additional fat burning benefit.
  • The 5 and 9 mg/kg doses increased heart rate and blood pressure during exercise.
  • The 3 mg/kg dose increased fat oxidation without producing the same cardiovascular response during exercise.

What Did the Researchers Actually Study?

The study included 11 overweight or obese female college students with an average age of about 20 years. The participants were generally sedentary, had relatively low habitual caffeine intake, and did not have known cardiovascular or metabolic diseases. Each participant completed four separate trials in a randomized, double blind crossover design.

On different testing days, participants received either a placebo or caffeine at doses of 3 mg/kg, 5 mg/kg, or 9 mg/kg of body weight. They consumed the caffeine 60 minutes before exercise and then walked on a treadmill for 40 minutes at their individual FATmax intensity.

FATmax simply refers to the exercise intensity at which an individual is burning fat at the highest measured rate. In this study, that worked out to approximately 50 percent of VO2 max on average, which is a relatively moderate intensity.

Throughout the experiment, the researchers measured oxygen consumption, carbon dioxide production, heart rate, blood pressure, and other variables. From those measurements they could estimate how much carbohydrate and fat the participants were using for energy.

What Is Fat Oxidation?

Fat oxidation is simply the process of breaking down fat and using it for energy.

Your body is always using some combination of carbohydrate and fat. The proportions shift depending on exercise intensity, training status, diet, hormones, and numerous other factors.

At lower and moderate exercise intensities, a greater proportion of energy can generally come from fat. As intensity increases, carbohydrate typically becomes increasingly important because it can supply energy more rapidly.

Caffeine may influence this process partly through its effects on the nervous system. The researchers note that caffeine can increase catecholamine activity and promote the release of fatty acids from fat tissue, making more fat available for working muscles to use during exercise.

That sounds like a pretty good argument for caffeine as a fat burner.

But there is an important distinction we need to make.

Burning more fat during a workout is not automatically the same thing as losing more body fat over time.

We will come back to that.

The 3 mg/kg Dose Increased Fat Oxidation

The lowest caffeine dose tested was 3 mg/kg.

For a 150 pound person, that would be roughly 204 milligrams of caffeine.

For a 180 pound person, it would be approximately 245 milligrams.

For a 200 pound person, it would be approximately 272 milligrams.

That is roughly the amount of caffeine you might get from a strong cup or two of coffee or a moderate dose pre workout, depending on the product.

At this dose, fat oxidation during exercise was significantly greater than with placebo. Importantly, the researchers did not observe the same increase in exercise heart rate or post exercise blood pressure that occurred with the higher caffeine doses.

This is why the researchers ultimately considered 3 mg/kg the most practical dose in this population.

It produced a measurable metabolic effect without adding the cardiovascular strain seen at higher doses.

What Happened at 5 mg/kg?

The 5 mg/kg dose also increased fat oxidation, and in some parts of the experiment the effect appeared even stronger than at 3 mg/kg.

That sounds like 5 mg/kg should therefore be better.

Not necessarily.

The tradeoff was that heart rate and blood pressure also increased.

During exercise, both the 5 and 9 mg/kg caffeine conditions produced significantly higher heart rates than placebo at multiple points. Blood pressure was also elevated with the higher caffeine doses after exercise.

The researchers therefore saw 5 mg/kg as metabolically effective, but not necessarily the best overall dose because you were gaining some additional physiological stimulation along with the fat oxidation benefit.

That is an important point because supplement marketing often focuses only on whether an ingredient produces an effect.

The better question is:

How much do you actually need to get the effect?

Then 9 mg/kg Did Something Interesting

This was probably the most interesting part of the entire study.

At 9 mg/kg, fat oxidation did not continue increasing.

It actually lost the metabolic advantage seen with the lower doses.

During the 40 minute exercise bout, both 3 and 5 mg/kg produced significantly greater total fat oxidation than placebo. The 9 mg/kg condition did not. Fat oxidation was also significantly higher with the 3 and 5 mg/kg doses compared with the 9 mg/kg dose.

That creates what researchers describe as an inverted U shaped dose response.

As caffeine intake increased from 3 to 5 mg/kg, fat oxidation improved.

Increase the dose all the way to 9 mg/kg, however, and the benefit disappeared.

In practical terms:

A little helped.

A moderate amount helped.

A huge amount did not help more.

This is something we see over and over again in sports nutrition.

There is often an effective dose.

Once you exceed it, you do not necessarily get additional benefits. Sometimes you just get additional side effects.

How Much Caffeine Is 9 mg/kg?

It is a lot.

For a 150 pound person, 9 mg/kg would be approximately 612 milligrams of caffeine.

At 180 pounds, it would be approximately 735 milligrams.

At 200 pounds, it would be approximately 816 milligrams.

That is an enormous acute caffeine dose for most people.

And in this study, it provided no additional fat oxidation benefit.

It did, however, produce the strongest cardiovascular stimulation. The study also reported that adverse events occurred only following the 9 mg/kg trial. One participant reported difficulty sleeping, and two reported increased urination.

So if your thought process is:

"If 200 milligrams helps me burn fat, 600 milligrams must burn three times as much."

This study gives us a pretty good example of why physiology does not work that way.

Caffeine Didn't Increase Fat Burning While Sitting Around

Another finding that I think is particularly important is what happened before exercise.

The participants consumed caffeine and then sat for 60 minutes.

During that resting period, caffeine did not significantly increase fat oxidation.

The metabolic effect became apparent during exercise.

This matters because caffeine is frequently marketed as though simply swallowing a pill dramatically turns up your body's fat burning machinery.

That is not what this experiment showed.

The interaction between caffeine and exercise appears to be the more interesting part of the story.

Caffeine Also Changed Which Fuel Was Being Used

The researchers were not only measuring fat oxidation. They also measured carbohydrate oxidation and respiratory exchange ratio, or RER.

RER gives us an indication of which fuel source the body is primarily using. Lower values generally suggest a greater reliance on fat, while higher values indicate greater carbohydrate utilization.

The 3 and 5 mg/kg caffeine doses produced lower RER values during exercise, supporting the idea that fuel utilization had shifted toward greater fat use. The 5 mg/kg dose also significantly reduced total carbohydrate oxidation compared with placebo.

This is metabolically interesting because caffeine did not simply increase total fuel use indiscriminately. It appeared to alter the mixture of fuel being used during moderate intensity exercise.

But again, we have to be careful about turning that finding into a weight loss claim.

Burning More Fat During Exercise Does Not Automatically Mean Losing More Body Fat

This is probably the most important part of this article.

The study did not measure long term weight loss.

It did not measure changes in body fat over weeks or months.

It did not demonstrate that taking caffeine before workouts causes someone to lose more weight.

The researchers specifically described the experiment as an acute study of substrate utilization rather than a weight loss trial.

There is a huge difference between:

Fat oxidation

and

Fat loss.

Fat oxidation tells us how much fat you are using for energy at a particular moment.

Body fat loss depends on energy balance accumulated over days, weeks, and months.

You can burn predominantly fat during a workout and still gain body fat if you consistently consume more calories than you expend.

Conversely, you can burn a relatively high percentage of carbohydrate during intense exercise and still lose body fat if your long term energy balance supports weight loss.

This is why I would be very hesitant to call caffeine a true "fat loss supplement" based on this study.

A better statement would be:

Caffeine appears capable of increasing fat oxidation during moderate intensity exercise under certain conditions.

That's much more accurate.

More Caffeine Is Not Better

I think this is the most useful takeaway from the research.

People have a tendency to assume supplement effects are linear.

If 100 milligrams works, 200 must work better.

If 200 works, 400 must be even better.

And if 400 works, why not 600?

This study shows exactly why that logic can fall apart.

The researchers observed an inverted U shaped response. Fat oxidation increased with moderate caffeine doses but declined again at the very high dose. At the same time, cardiovascular effects became more pronounced as caffeine intake increased.

The 9 mg/kg dose essentially gave participants more stimulation without more metabolic benefit.

That's not optimization.

That's just taking more caffeine.

What About Heart Rate and Blood Pressure?

Caffeine is a stimulant, so the cardiovascular findings should not be particularly surprising.

The 5 and 9 mg/kg conditions increased heart rate during exercise, while the 3 mg/kg dose did not produce a significant exercise heart rate increase compared with placebo.

Blood pressure followed a similar pattern. The researchers found that 5 and 9 mg/kg caffeine significantly increased blood pressure after exercise, whereas the 3 mg/kg dose did not produce the same post exercise response.

For healthy people, a temporary increase in blood pressure from caffeine may not necessarily be dangerous.

But if someone already has hypertension, cardiovascular disease, arrhythmias, or significant caffeine sensitivity, deliberately taking large amounts of caffeine simply to burn slightly more fat would be difficult to justify.

The authors themselves caution that caffeine for this purpose is most appropriate in people without cardiovascular problems or heightened caffeine sensitivity.

So Is 3 mg/kg the Perfect Caffeine Dose?

I wouldn't go quite that far.

The researchers concluded that 3 mg/kg appeared to provide the best balance of increased fat oxidation and cardiovascular safety in the population they studied.

That last part is important.

These were only 11 participants.

They were young women.

They were overweight or obese.

They were relatively sedentary.

Their habitual caffeine consumption was low.

And they were exercising at their individual FATmax intensity.

That means we cannot automatically assume that a trained cyclist, ultrarunner, 50 year old man, regular coffee drinker, or elite athlete will produce the exact same response.

The study also had methodological limitations related to blinding, potential trial order effects, and menstrual cycle variability. The researchers acknowledged that the menstrual cycle could have added variability to the fat oxidation measurements.

So I would look at 3 mg/kg as a useful evidence based reference point, not a universal prescription.

Habitual Caffeine Use Matters Too

Another important limitation is that the participants consumed less than 70 milligrams of caffeine per day before the study.

In other words, these were not people drinking four cups of coffee every morning.

Habitual caffeine users can develop some degree of tolerance to certain effects of caffeine. That may influence how someone responds metabolically, perceptually, and cardiovascularly.

This study therefore tells us more about the acute effects of caffeine in relatively caffeine naive young women than it does about someone who has been drinking 400 milligrams every day for the last decade.

That is another reason not to treat the 3 mg/kg number as a magical fat burning formula.

Do You Need Caffeine to Burn Fat?

Absolutely not.

Exercise itself increases energy expenditure and alters fuel utilization.

You do not need caffeine to lose body fat.

You do not need a fat burner.

And you certainly don't need 600 or 800 milligrams of caffeine before getting on a treadmill.

If you enjoy caffeine, tolerate it well, and already use it before exercise, this research provides another interesting reason why moderate doses may be preferable to massive ones.

But caffeine should be viewed as a small tool within a much bigger picture that includes training, diet, sleep, total energy balance, and consistency.

A Practical Way to Think About Caffeine Dosing

Based on this particular study, 3 mg/kg is probably the most interesting dose.

For reference, that works out to approximately:

Body Weight Caffeine at 3 mg/kg
120 lb 163 mg
140 lb 191 mg
160 lb 218 mg
180 lb 245 mg
200 lb 272 mg
220 lb 299 mg

Those are much more reasonable amounts than the 9 mg/kg condition.

The study also administered caffeine 60 minutes before exercise, which allowed time for absorption before the 40 minute FATmax exercise session.

That does not mean everyone needs exactly 3 mg/kg exactly 60 minutes before exercise. It simply tells us what was tested and found effective in this experiment.

What This Study Does and Does Not Tell Us

The study gives us evidence that moderate caffeine doses can acutely increase fat oxidation during moderate intensity exercise in overweight or obese young women.

It also provides evidence that increasing caffeine far beyond those moderate doses does not necessarily create a larger effect.

What it does not prove is that caffeine causes meaningful long term fat loss.

It does not prove that 3 mg/kg is optimal for every person.

It does not tell us what happens after months of daily supplementation.

And it does not tell us that people should start taking caffeine specifically to lose weight.

That distinction is important because supplement headlines have a habit of turning:

"Increased fat oxidation during a 40 minute laboratory exercise session"

into:

"Caffeine burns body fat."

Those are not the same statement.

The Bottom Line

This new research gives us a pretty good example of something I talk about often with supplements:

The goal isn't to take the most. The goal is to take enough to get the benefit.

In this study, caffeine at 3 and 5 mg/kg increased fat oxidation during moderate intensity exercise, while 9 mg/kg offered no additional metabolic benefit. The larger doses also produced greater increases in heart rate and blood pressure.

The researchers ultimately favored 3 mg/kg because it increased fat oxidation without the additional cardiovascular stress observed with the higher doses.

That does not make caffeine a magic fat burner, and it certainly doesn't mean drinking more coffee will automatically make you leaner.

It means that caffeine can alter fuel utilization during exercise.

That's interesting.

But if your goal is actually losing body fat, the fundamentals still matter far more: control total calorie intake, exercise consistently, lift weights, get enough protein, sleep well, and give it time.

Caffeine might help around the edges.

It isn't doing the work for you.
