73 × 1.2 = approximately 88 grams of carbohydrate per hour.

That may be useful when another demanding workout or competition is only a few hours away.

If the athlete has 24 hours or longer to recover, there is usually less reason to force such an aggressive hourly intake.

Total carbohydrate intake throughout the day becomes more important.

Imagine two runners complete the same two hour training run.

Runner A has another hard workout in three hours.

Runner B has a recovery day tomorrow.

Do You Need Carbs After Strength Training?

Probably, but the amount depends on the workout.

A short strength session generally does not create the same glycogen demand as a three hour run or long cycling session.

However, high volume resistance training can still use meaningful amounts of muscle glycogen.

For many athletes, that works out to roughly:

20 to 40 grams of protein.

73 kg × 0.25 g/kg = approximately 18 grams

73 kg × 0.30 g/kg = approximately 22 grams

An athlete may reasonably consume somewhat more depending on body size, meal composition, age, training goals, and total daily protein intake.

The International Society of Sports Nutrition recommends approximately 20 to 40 grams of high quality protein per feeding for many exercising adults.

Is There Really A 30 Minute Anabolic Window?

The idea that you have exactly 30 minutes after exercise before your opportunity to benefit from protein disappears is oversimplified.

Muscle remains responsive to protein for many hours after resistance exercise.

That does not mean post workout nutrition is irrelevant.

It means you do not need to panic if you cannot drink a shake immediately after your last repetition.

If you trained after fasting for several hours, eating sooner may make more sense.

If you ate a protein rich meal shortly before training, the urgency is lower.

The most important factor is consistently consuming enough high quality protein throughout the day.

How Can You Estimate Sweat Loss?

The best practical method is to measure your sweat rate.

Weigh yourself immediately before training.

Track how much fluid you drink.

Weigh yourself again afterward.

Changes in body mass, adjusted for fluid consumed and urine produced, can provide a useful estimate of sweat loss.

If you regularly train or race in hot conditions, knowing your sweat rate can dramatically improve your hydration planning.

A generic calculator can estimate sweat loss, but measured data will almost always be better.

Recovery After A Long Run

Long runs place several demands on recovery.

You have used carbohydrate.

Your muscles have experienced thousands of repeated contractions.

You have likely lost fluid.

You may have lost substantial sodium.

A practical recovery meal or drink should therefore contain both carbohydrate and protein while also addressing hydration.

The longer and harder the run, the more important carbohydrate replacement becomes.
